Zinc and immunity: what can we really expect?

P
Pure Lab Nutrition

Zinc has a reputation as an ally of our natural defenses, and this is partly justified. But there are important nuances between what we know about its biological role, what clinical studies show, and what can reasonably be claimed about a food supplement. Here is the lowdown, without exaggeration.

📑 Summary

  1. A trace element at the heart of the immune system
  2. What is officially recognized
  3. What studies on the common cold show
  4. Needs, sources, and safety limits
  5. Which form to choose and how to take it
  6. Zinc, vitamin C, and lifestyle: a holistic approach

🔬 A trace element at the heart of the immune system

Zinc is a trace element present in all cells of the body. It is involved in more than three hundred enzymes and in the structure of numerous proteins. Its importance for immunity has been documented for decades: immune system cells renew themselves rapidly and depend on a sufficient intake of zinc to divide and function.

🧬 What happens at the cellular level

The work of Prasad (2008) and the review by Wessels, Maywald, and Rink (2017) describe zinc as a true regulator of immune function. It influences the development and activity of several cell types, from neutrophils to T and B lymphocytes. A marked zinc deficiency is associated with an impairment of these functions, particularly in the elderly and in contexts of malnutrition.

However, two situations must be distinguished. When a proven zinc deficiency is corrected, the benefit is logical and expected. In a person whose intake is already sufficient, adding zinc does not necessarily improve resistance to infections. This is the whole difficulty of the subject.

🔬 What is officially recognized

In Europe, health claims on food supplements are strictly regulated. For zinc, Regulation (EU) No 432/2012 authorizes the following statements: zinc contributes to normal immune system function, the protection of cells from oxidative stress, normal cell division, normal DNA synthesis, normal fertility and reproduction, the maintenance of normal skin, hair, and nails, as well as the maintenance of normal vision and testosterone levels.

📌 What this means, and doesn't mean

This phrasing, "contributes to normal immune system function," means that zinc is necessary for the normal functioning of immunity. It does not mean that a zinc supplement will make your immune system perform better than normal, nor that it will prevent you from catching a cold. No food supplement replaces medical advice in the event of an infection.

🔬 What studies on the common cold show

This is the most studied application, and also the one whose limitations are most misunderstood. A meta-analysis published in the CMAJ (Science et al., 2012) grouped together several randomized trials on zinc taken at the onset of cold symptoms. It noted a reduction in the duration of symptoms, but with high heterogeneity between studies. The Cochrane review by Singh and Das (2013) reached similar conclusions, with reservations about the quality of the evidence.

⚠️ Why you should remain cautious

Several points prevent these results from being transposed to a daily supplement.

Firstly, most trials used lozenges or syrups at high doses, sometimes significantly above the safety limit over a long period, for a short duration. Secondly, the form of zinc, the composition of the lozenges, the method of administration, and the timing of the dose vary from one study to another. Finally, this work focuses on the duration of a cold, not on having fewer of them.

Our take: zinc is not a cold medicine, and these data do not justify exceeding the doses indicated on the packaging. For a broader overview, you can consult Immunity: the nutrients that really matter.

🔬 Needs, sources, and safety limits

The EFSA (2014) sets reference intakes for the population at values that depend on the phytate content of the diet: around 9.4 to 16.3 mg per day for adult men and 7.5 to 12.7 mg per day for adult women. The richer the diet is in whole grains and legumes, the higher the estimated need, because phytates reduce absorption.

🥩 Food sources

Oysters are by far the richest food. It is also found in meat, shellfish, dairy products, oilseeds, pumpkin seeds, and legumes. People who eat few animal products, as well as some athletes, may therefore benefit from monitoring their intake.

🚫 The upper limit

The upper safety limit for adults is 25 mg per day, from all sources combined (food, water, and supplements). Beyond this, and over a long period, zinc can interfere with copper absorption and cause digestive issues. This is one of the reasons why you should not multiply supplements containing zinc. Our article Zinc: roles, daily needs, and signs of deficiency details these benchmarks.

🔬 Which form to choose and how to take it

Not all forms of zinc are equal in terms of tolerance and absorption. Chelated forms, such as bisglycinate, are associated with good digestive tolerance. We compare the options in Zinc bisglycinate, gluconate, or citrate: which form to choose?.

✅ Our Zinc Bisglycinate at Pure Lab Nutrition: 15 mg of zinc per day in bisglycinate form, combined with vitamins B6 and C, for a one-year course.

⏰ When to take it

Taken on an empty stomach, zinc can cause nausea in some people. Taking it with a meal is generally better tolerated. Avoid taking it at the same time as high doses of iron or calcium, which can reduce its absorption. The pocket-sized Zinc Bisglycinate (Instant+) offers a practical alternative for travel.

📅 For how long

There are no results to be expected in a few days. Supplements work on balancing intake, not as a medication. Regular intake, at the indicated dose, is better than occasional massive doses.

🔬 Zinc, vitamin C, and lifestyle: a holistic approach

Immunity is not the business of a single nutrient. Vitamin C also contributes to normal immune function, including during and after intense physical exercise, and to the protection of cells from oxidative stress. Discover our Vitamin C (Instant+). A multivitamin can also serve as a foundation, provided that the zinc already provided is taken into account so as not to exceed the doses.

😴 The basics that count the most

Sleep, regular physical activity, stress management, a varied diet, and up-to-date vaccinations have a much more solid effect on resistance to infections than an isolated supplement. See also The essential role of sleep in immunity.

👩‍⚕️ When to ask for advice

If you have recurrent infections, unusual fatigue, are pregnant, have a chronic condition, or are undergoing treatment, talk to your doctor or pharmacist before starting a supplement. A food supplement does not replace a varied and balanced diet.

✅ In summary

1️⃣ Zinc contributes to normal immune function: it is necessary, but it is not a magical "booster."
2️⃣ Studies on the common cold involve high doses in lozenge form and cannot be transposed to a daily supplement.
3️⃣ Do not exceed 25 mg of zinc per day, from all sources combined, and opt for a well-tolerated form like bisglycinate.
4️⃣ Sleep, diet, and physical activity remain the pillars of good resistance, with zinc and vitamin C acting as support.
